Since starting Apnea Treatment Guide in 2008, I’ve spent hundreds of hours researching apnea treatments that DON’T involve CPAP.

That’s led me to discover many fascinating treatments that are proven to help cure sleep apnea. But by far the most promising treatment is something called “orofacial exercises”.

What are orofacial exercises? I’ll give you a detailed description in a moment. But first, allow me to explain why most people have sleep apnea in the first place.

The vast majority of people with sleep apnea suffer from what’s called “obstructive sleep apnea”, or OSA (a small percentage of people have “central sleep apnea”. Central sleep apnea is very different from OSA, and is caused by neurological factors. I’ll be talking only about obstructive sleep apnea, or OSA, here).

When obstructive sleep apnea occurs, the tissues in your upper throat relax and collapse together while you’re sleeping. This blocks the air’s passage temporarily.

Here’s how it happens while you’re asleep:

There’s also a connection with snoring here. Flabby tissues in the mouth and throat not only collapse when you fall asleep. They also VIBRATE – which is what causes snoring.

So the key to conquering obstructive sleep apnea (and snoring) is to have STRONG muscles to keep your throat open while you sleep – muscles in your throat, tongue and soft palate.

Let’s move on to HOW you can strengthen those muscles.

As I said, the main reason people do exercises for obstructive sleep apnea is to build and strengthen the muscles located around their airway.

By doing these exercises, the airway is a lot less likely to completely collapse and become blocked off during sleep.

So what kinds of exercises strengthen the airway?

Here are the main categories of exercises, for each body area:

Obstructive sleep apnea exercises are all connected with the face, throat, mouth, nose and neck region of the body. The general concept is to strengthen, exercise and train certain muscles, making the airway easier to access during the night while sleeping.

But here’s the key: not just any exercise works in strengthening your airway; only certain exercises have been proven to strengthen the muscles that cure sleep apnea (and snoring). Your goal is to focus on THOSE exercises, so you don’t waste your time.

So what exercises am I talking about, exactly?

Here’s an example of an exercise that has been proven to significantly reduce sleep apnea: it’s called “soft palate blowing”.

The steps to do soft palate blowing are as follows:

A balloon can also be used for this exercise. Blow into a balloon with your mouth; after each outward breath, stop and remove the balloon; then breathe in deeply through the nose. Then blow into the balloon again, following the steps I just described.

What does this exercise achieve? Well, your soft palate and uvula (the dangly bit at the back of your throat) are elevated during the exhalation, which exercises and strengthens the muscles. Your pharynx will also expand and be enlarged.

I know what you’re probably thinking at this point: “these exercises seem so simple. How do I know they actually work?”

It’s a little-known fact that since 2007, there have been a number of scientific studies carried out on orofacial exercises (also called “oropharyngeal exercises”), to determine if these exercises are truly effective.

These studies have been carried out in the sleep laboratories of universities, and speech pathology clinics around the world.

Here’s another great thing about these exercises: they also cure (or significantly reduce) snoring.

Sleep apnea and snoring are often caused by the same thing: flabby throat tissue.

In the case of sleep apnea, the flabby throat tissue causes the airway to close when you’re asleep.

In the case of snoring, the flabby throat tissue vibrates while you’re asleep (especially if you breathe through your mouth while sleeping). It’s that vibration that makes you snore!

As I mentioned, these exercises will not cure central sleep apnea (because central sleep apnea is a neurological disorder, which cannot be solved through exercises of the mouth, tongue, and throat).

But these exercises have been proven to work on a range of people with obstructive sleep apnea (and problems snoring).

Here’s how to tell if these exercises will work for you:

Fast forward to the summer of 2005. A friend of mine named Martin Samdal asked me for some advice. He had already reserved his spot to compete in the upcoming New York City Marathon.

In fact, it was going to be the first ever marathon that Martin had ever run.

The problem is, he had done little or no training over the summer. Now he was about 12 weeks from having to run in the actual event and was starting to feel a little overwhelmed.

Like many new marathoners, he wasn’t sure how to go about training properly. He was confused about what he needed to do so that he was in peak condition on race day.

“Hi Marius,
How I went from 3:34:45 (Chicago 08) to 3:15 (Grand Rapids 09) with the 100 day plan :

The fact is, I already speak of your program to athletes, even in other sports, because I’ve been so satisfied with learning new things and improving significantly again. I ran in Grand Rapids, Michigan, on 18 October 2009 with a 20 minute personal best following your plan.

I trained hard for Chicago in ’08, targeting the 3:20 Boston time, running up to 60 miles a week, even doing hard intervals in the rain on the track in the dark by myself. But despite orthotics and ice baths after hard/long runs, I kept getting knee problems thanks to poor choices of workout distances and pacing: in 2008, I ran a great abundance of 7-11 mile runs, all in zone 2. (I didn’t know it was zone 2; I was just following what I downloaded for free from Runner’s World. And I got what I paid for!) So I was hurt, and burned out. I peaked way too early. I couldn’t imagine running as slow as a 9-minute mile. I thought hard effort was what I needed. I listened to some of the guys from the local running group who believed: “the only way to run faster is to run faster.”

With your program, I feel like I finally found exactly what I need: a scientific approach that combines zone 1 slow runs with high intensity tailored interval work. Of critical importance to me–since I need exercise to manage my fibromyalgia pain–I’ve avoided injury completely. (If injured, I struggle to exercise with the intensity required to manage my pain syndrome.)

I started eating vegetables for breakfast sometimes, to be like the Kenyans, and attained my targeted weight loss (from 168 down to 155) over four months’ time. I never bought the lipoic acid, but I considered it, based on your recommendation. I took magnesium once a night, at least after long runs, to replace this electrolyte, and never had any muscle cramps. All these were ideas from your 100 day plan.

My biggest progress in this training has to be the change in my half-marathon times. Last year, and even early this year, I was running 1:38-1:41, depending on the course condition (hills, heat, etc.). A month before the marathon and well into the 100 day plan, on rolling hills, but perfect weather, I ran 1:28:13. This was the first time I’d gotten a running percentile score over 70 since college.

Presently, I’d like to get a percentile score of 70 at all the distances. The 5K (upper 18’s) and 10K (about 39:00) seem quite attainable, either this fall or next spring. But a marathon of 3:03 presents a different sort of challenge. Since marathon training is quite demanding, and failing to make a goal is so disappointing, I want to be really thoughtful about setting a marathon target for 2010. The 3-hour mark is particularly monumental, (thanks, Lance Armstrong!) but a fair stretch from where I’m at.

Running the 1:28 half this year I felt that a 3-hour marathon was possible for me. I’m prepared to pay for your next e-product, if it comes out, on moving the next 15 minutes on the marathon!”

I find the 100 day plan very useful. Especially the combination of a running schedule and tutorials of the basic training ideas and other elements which provides insights on how and why the schedule build up the way it is. I also like the emphasis on the flexibility of the schedule and on the positive tone throughout the plan.

It really helps the newcomer to be confident that it is possible run a marathon without running mile after mile day after day. I of course like the 100 day plan because it most importantly provides results. That means approaching fitness with a new perspective.

We have to stop thinking about the results that we’ll get tomorrow and instead consider the long-term goal. We have to start putting our health in front of mere aesthetics and realize that, while there’s nothing wrong with wanting to look good, our bodies also need a break from chronic energy deficits.

That means that, at some point, we need to shift gears and increase our caloric intake. And if we do this in a sane, careful manner, we can restore our metabolism, revive our hormones, and even build some muscle while minimizing the fat gain.

Over the years, I’ve been through several rounds of figure competition prep and various meal plans to refine my body. I’m fortunate in that I’ve never worked with a coach that prescribed me a dangerous and unhealthy caloric intake and cardio regime. However, my body was still in need of a rest from being in a deficit for so long.

I started reverse dieting with Sohee in November of 2013, and over that time, I experienced a significant increase in both strength and energy. My food choices were able to expand greatly. I was planning fun and wonderful family meals with lots of great carbs and there was never a reason to feel bad about anything because it was all a part of my plan. Fruits, starchy veggies, breads, pastas, sweets…whatever I wanted was within reach as long as I made it part of my plan. Oh, and I also maintained or, at times, lost weight while increasing my caloric intake!

Above all else, the most important benefit to me of reverse dieting is that it allowed me to learn a new, balanced way of eating. On top of that, I didn’t need to worry about having a negative impact on my impressionable three-year old daughter.

I have learned how to be a positive role model for eating healthy, balanced, and moderate, and in a way that is going to fuel my body for success.

Like most American women, I have trouble remembering when I wasn’t dieting – or at least talking about needing to be on a diet. I tried every wrong way in the world until I started educating myself and subsequently found Sohee, learned the right way to diet, and saw more progress in six months than in all of my previous attempts combined. The former chubby girl felt lean and mean, and just in time for summer!

Then she suggested that I reverse diet…gain weight? On purpose? It’s an intimidating prospect to actively be gaining a little weight, but I’ve learned what a critical time it is.

Reverse dieting is when I really met my goals. I looked forward to every. single. workout – I felt incredibly strong and powerful. Eating was definitely fun – for a little girl, I was putting away some serious carbs. And the weight gain that I was terrified of never materialized the way I thought it would.

I absolutely got a bit “fluffy” and soft, but I still wore the same jeans for most of my reverse diet phase.

I’ve gone back to fat loss because I wanted to see what I had built – and it was shorts season. But that will never be my only goal. Being lean is fun, but there’s so much more to my fitness life now.

I will reverse diet again – and mostly because I have some different goals to meet than at the end of a tape measure. Deadlifts, I’m coming for you!

But don’t be fooled – this is not for the weak-hearted.The purposes of reverse dieting are as follows:

All of this to say, this is not a weight loss program.

Because the fact of the matter is, if you starve your body enough, it will stop responding. Instead of blasting the fat away as you diligently track your food, chug your water, and squat squat squat, your body will work that much harder to hold onto every ounce of fat that it has.

Maybe you’ve found yourself working increasingly harder to no avail. You’ve been feeling like you’re throwing yourself against a brick wall that simply refuses to budge.

Hear me out. If you’re careful and calculated with your food increases, so many great things can happen. You’ll feel much more energized, all of your lifts will go up in the gym, and you can bid adieu to poverty macros.

Take my long-time client Samantha, for example. When she came to me, she was 5’10” 160lbs with a 27-inch waist. We dieted her down, and after a few months, she was feeling constantly fatigued and groggy, with her motivation at an all-time low. At that point, we switched gears and transitioned her into a reverse dieting phase for a solid nine months. She put her trust in me as her coach and stuck to her nutrition program diligently.

Do you see what happened there?

During a timespan of nine months, she was able to exceed her starting Calorie intake by over 800 per day. Not only that, but she ended up a good deal leaner than she first came to me – four pounds off the scale and 3.5 inches off the waist, to be exact. While eating more food.

She was patient and consistent, and she is now enjoying the fruits of her labor.

Because listen: she may weigh six pounds more now than at the end of her diet, but she’s only put 1.5 inches on her waist while adding 1100+ Calories daily. We were able to push her food intake far, far more than her measurements increased.

This, my friends, is what we call a net win.

Reverse dieting will always be one of the most important things I have done for my health. Not only did I dramatically increase my food intake with minimal fat gain, my performance as an athlete skyrocketed and it allowed me (along with flexible eating) to reestablish a healthy relationship with food. For the last two years, I have battled binge eating disorder, and reverse dieting was instrumental in my finally overcoming this.To anyone that is hesitant to give it a try, I say don’t wait. Or take another long-time client of mine, Alida. She first came to me back in January with an extensive history of crash dieting. At 5’8” 160lbs, she was running on fumes: 1200 Calories and more than two hours of cardio per day, to be exact. What’s more, she wasn’t making any progress for all the work she was putting in.

My fitness journey has been long and frustrating at times until now. After a six-month long very strict diet (very low calories) I started looking for “an exit”. The diet was very successful as I was able to lose fat while maintaining lean mass. However, I knew that I couldn’t be on a diet like that one forever.
First, the diet required too much discipline and “willpower.” Second, I started to worry about having my metabolism damaged.

I then started to research about reverse dieting and that seemed to me very logical: slowly increase calories in order to boost your metabolism with minimal fat gain in the meantime. As it so happened, Sohee was starting a reverse diet group and I decided to join it. I started my reverse diet journey in November of 2013 and until April of 2014 it was a very smooth ride: more food, better workouts, and no fat gained.

Actually, on April 1st, I was leaner than when I started. Later I found out that that made me a hyper-responder and that I was in the minority. In the beginning of April, I injured my shoulder which made hard to keep my workout routine the same. After that, I ended up gaining some weight in the following month.

Nevertheless, I really enjoyed the 9-month ride! People just can’t believe that I follow a “diet” because there are no off-limits foods and the carbs are plentiful.

My story of reverse dieting and then my transition into contest prep is not one that is absolutely mind blowing, but even the little changes I experienced throughout the journey absolutely changed my life.

I came to Layne after an incredible restrictive/ “clean eating”/copious amounts of cardio contest prep desperate to find some sort of balance again. I had gained over 20lbs post show and my hormones were completely out of whack.

As I begun the reverse diet and slowly increased my calories week to week, I began to regain a sense of balance in my life. My strength in the gym continued to increase while the weight I gained was minimal. My relationship with food was normalizing again as no foods were off limits.

As the weeks passed my hormones, mood swings, and emotions started to balance out as well.

In the middle of my reverse diet, I had surgery and was unable to train for about 4-5 weeks. I did not maintain the same rigid consistency with my nutrition during this time and put on about 5-7lbs. Although I was uncomfortable with the weight I was at, I knew that if I continued to push as many calories as possible it would pay off when I began to cut for contest prep.

After my recovery, I began to train and increase my calories yet again. At the end of my reverse I had put on about 11lbs total. This may sound like a lot, but what amazes me is that throughout my 24-week contest prep I was able to lose over 23lbs without starving myself or doing cardio twice a day as I had done during my previous prep. In fact, the most cardio I ever had to do throughout my contest prep was four 30-minute HIIT sessions per week. I never spent more than two hours a day total in the gym and was able to maintain incredible strength and energy throughout the entire prep process. This was not the case in my previous prep.

My hormones were stable the entire prep and I truly feel great. Not restricting any foods and following a flexible diet has also been a huge blessing. I feel no need to binge as I can eat whatever I want within my allotted macros while continuing to make progress towards my goals. This has been nothing short of freeing.

I have regained my love for the sport of bodybuilding and am forever grateful for all that I have learned.

I look forward to beginning my next reverse diet following this competition season and hope to maintain as much leanness as possible while increasing my macros, strength, and athletic abilities.

Q: Will this program have a meal plan for me that I can follow?A: No, there is no meal plan contained in this program. I want you to learn about what and how much you’re eating, and a meal plan isn’t going to teach you rather. Q: I have food allergies and intolerances. Is this program for me?

A: Yes! The beauty of counting macros is that you have the freedom to fit in foods you enjoy. As long as you hit your allotted macronutrient numbers and get in sufficient fiber, all food is fair game. If you have an intolerance or an aversion to any food, don’t sweat it.

Q: Can I follow intermittent fasting/Paleo/carb cycling while I reverse diet? Will this affect the results?

A: Technically you can, yes.

It’s going to take some time to find what way of eating works best for your needs. You may find that you’re not really a breakfast person, and the thought of food first thing in the morning may make you sick. If that’s the case, there’s nothing wrong with waiting until later in the morning to break your fast.

I encourage you to be mindful of how certain foods, meal sizes, and meal distributions make you feel and adjust accordingly.

What will matter most in determining your success on this journey will be your consistent adherence to the program, which is largely contingent upon your personal preferences. If you don’t find the method that makes you feel your best and takes into account your individual needs, your chances of failure will greatly increase. To that end, personal preference will always trump what is considered optimal by science.

Q: I’m injured. Should I wait until later to reverse diet?

A: You don’t have to stop reverse dieting completely; you can simply slow it down. You can still make progress with your metabolism without training, but understand that your energy expenditure will understandably be drastically decreased.

How bad is the injury? Very few injuries mean you’re completely barred from the gym. Anything at all? Something is better than nothing, even if it means sticking strictly to isolation movements.

Try to make some modifications in the gym just to get some kind of training effect. Figure out what you can do within the context of your injury.

If your lower body is injured, you can increase the training volume of your upper body. Rather than getting down on yourself about your misfortune, see it as a golden opportunity to finally focus on those pull-ups you’ve been meaning to master, or maybe hone in on developing those boulder shoulders you’ve always coveted.

If it’s an upper body injury – say, a broken arm, you can still get in the gym and train your lower body. Can you do leg extensions? Leg curls? There are numerous ways to get creative in the gym.

If, however, you are unable to resistance train at all for whatever reason, keep in mind that the accompanying hormonal adaptations will not occur. Subsequently, the fat to muscle ratio will shift more in favor of fat.

Benjamin Franklin, a Founding Father Of The United States, and co-author of The Declaration Of Independance, had a morning ritual of waking up at 4:00am, which would involve proactively thinking about what he would accomplish for that day. He would ask himself the question, “What good shall I do this day?”

Oprah Winfrey’s morning ritual consists of clearing her mind with at least 20 minutes of meditation. Oprah says about after her morning ritual: “I walked away feeling fuller than when I’d come in. Full of hope, a sense of contentment, and deep joy. Knowing for sure that even in the daily craziness that bombards us from every direction, there is — still — the constancy of stillness. But that’s not how abuse happens. First, our head and hearts become enmeshed with an abusive person long before any other form of abuse creeps in. When further abuse creeps in we may not even know because the preceding psychological abuse had our heads in such a thick fog. Plus, abusers are incredibly skilled at twisting things to their benefit and to avoid pain we succumb to the dysfunctional logic.

Thus when the abuse expands – whether it be physical abuse, sexual abuse, spiritual abuse, property violence, economic abuse, neglect, power plays, use of children and so on – we make excuses for their behavior. And so do they! Abusers rarely – if ever – recognize their actions as abusive.

We say things like… They had a stressful day at work. They were just tired. They were drunk. They didn’t mean it. I was just their verbal punching bag – they needed an outlet. If I hadn’t upset him then he wouldn’t have done that.

We make excuses because first impressions are so extremely strong. When someone does something that is inconsistent with who we think they are… our minds naturally anchor to how things were in the beginning. We desperately cling to our first impression of them. This isn’t him… he didn’t do this in the beginning… and we desperately try to get things back to how they were.

This puts you into an emotional tailspin – it’s confusing. You don’t understand what is going on. So, you suppress your intuition – the warning signs in your gut that say something is wrong – and instead you start walking on eggshells to prevent abuse. Or you start bargaining with them to get help.

However, as you know, neither of these work. So then at some point along the way, you have your enough-is-enough moment and get out.

Getting out doesn’t mean you’re healed. It just means you are no longer living in an abusive environment. However, you must make choices to heal yourself and that starts with healing yourself emotionally and physiologically. Healing your head and your heart.

Little did I know my closing mantra – “You can’t have my mind” – was truly the beginning of my healing process. Protecting and nurturing your head and heart is how the healing process begins and grows.

Up until this point… you didn’t know what you didn’t know. It wasn’t your fault.

One of my favorite authors is Maya Angelou and she says, “We do our best until we know better and when we know better we do better.”

When I began to understand the depths of dysfunction and abuse that were swirling around me – that’s when lasting healing began. Accepting the embarrassing facts of my past allowed me to make choices that protected and nurtured my head and my heart. There is no need to doubt your sanity, forfeit your independence, or compromise your dreams any longer.

You can heal from abuse. You can regain your confidence. You can reclaim your values. Live a life by your standards. And go onto become the unstoppable version of yourself that you want to be.

Here’s what I’ve learned though… time does not heal all wounds. Doing the work of healing yourself heals you.

Feeling unsure about the healing process is normal. However, not doing anything about it will not help. Things will only improve once you start doing something about it. Tomorrow will pass, this next week, this next month, this next year will pass whether you choose to do the step-by-step work of healing or not.

Do you want to live another year like the last? Do you want more dysfunction and heartache? Or do you want to heal and grow into the unstoppable woman you want to be?

It’s simply a choice about quality of life. The time will pass either way.

What I’ve found is this … it’s spiritual suicide to not make progress towards healing your head and your heart. I’ve also found that making the choice to heal will prove to be more beautiful than any dysfunction you are clinging to now.
